Creatine Isn’t Just for Bodybuilders
For years, creatine has been associated with bodybuilding, oversized supplement tubs and people trying to gain as much muscle as possible.
That image is outdated.
Creatine is a naturally occurring compound involved in the body’s rapid energy-production system. Its benefits can be relevant not only to bodybuilders, but also to women, recreational athletes, older adults, vegetarians and people participating in sports that require repeated bursts of effort.
The strongest evidence still relates to physical performance and resistance training. Research into cognition, healthy ageing and other areas is growing, but these emerging findings should not be confused with the well-established performance evidence.
Creatine is not a shortcut or a replacement for training. It is a well-researched tool that may help more people than its bodybuilding reputation suggests.
What does creatine actually do?
Your body uses adenosine triphosphate, or ATP, as an immediately available source of cellular energy.
During short and intense activity—such as lifting a weight, accelerating on a bicycle, sprinting for a ball or climbing a steep hill—ATP is used rapidly. Stored phosphocreatine helps regenerate ATP, allowing your muscles to continue producing high levels of effort for slightly longer or recover more effectively between repeated efforts.
Creatine supplementation increases the amount of creatine and phosphocreatine available in muscle. It does not create energy out of nowhere and does not make you stronger without training. Instead, it may help you perform more productive work over time.
In the European Union, the authorised health claim states that creatine increases physical performance in successive bursts of short-term, high-intensity exercise. That definition covers far more than bodybuilding.
Creatine is for people who train for strength
You do not need to compete or look like a bodybuilder to benefit from being stronger.
Strength supports everyday movement, athletic performance and the ability to continue doing physically demanding activities. Resistance training can include traditional weightlifting, group strength classes, functional training, bodyweight exercise or a structured home programme.
A 2024 systematic review and meta-analysis concluded that creatine combined with resistance training improved both upper- and lower-body strength in adults under 50 compared with resistance training alone. Wang et al., 2024 – PubMed

Creatine may help you complete another repetition, maintain performance across several sets or tolerate more useful training volume. Repeated consistently, those small improvements can matter.
Creatine is for women too
Creatine is often marketed primarily to men, but its basic biological role is not male-specific.
Women use the same phosphocreatine energy system and can have the same performance-related reasons to supplement. Creatine does not contain testosterone, is not an anabolic steroid and does not automatically make women bulky.
Building substantial muscle requires consistent resistance training, progressive overload, adequate nutrition and time. Taking a normal daily dose of creatine by itself will not suddenly transform a woman’s physique.

Creatine may be relevant as we age
Strength and muscle function become increasingly important with age. Losing the ability to produce force can affect balance, mobility and independence—not only appearance.
Creatine cannot prevent ageing, and it cannot replace resistance exercise, sufficient protein intake or an active lifestyle. However, evidence suggests that it may strengthen the adaptations produced by resistance training in older adults.

The practical message is not that every older person should immediately take creatine. It is that creatine research is relevant to maintaining physical function—not only to building large muscles.

Creatine can support recreational athletes
You do not have to train professionally to perform repeated high-intensity efforts.
Many everyday sports include:
- Short sprints
- Accelerations
- Jumps
- Direction changes
- Steep climbs
- Powerful strokes
- Repeated high-intensity intervals
This can include football, basketball, padel, tennis, cycling, swimming, CrossFit-style training and interval workouts.

Creatine is most relevant when a sport repeatedly demands high power. It is less likely to transform performance in steady, low-intensity activity.
For the recreational athlete, the value is not necessarily a dramatic one-time improvement. It may be the ability to maintain quality across a demanding session and gradually accumulate better training.
What about runners, cyclists and endurance athletes?
Creatine is not a traditional endurance supplement, and the evidence does not show a clear overall improvement in continuous endurance performance.

This does not make creatine irrelevant to every runner or cyclist.
Endurance training frequently includes:
- Hill repetitions
- Interval sessions
- Strength training
- Sprint finishes
- Repeated accelerations
- Rehabilitation work
Creatine may support these high-intensity components even if it does not directly improve a long, steady endurance effort.
There is also a trade-off. Creatine can produce a small increase in body mass, particularly during the early stages of supplementation. For athletes in sports where carrying additional weight affects performance, that change should be considered rather than ignored.
A marathon runner and a track sprinter do not have the same reason to use creatine. The decision should reflect the demands of the sport and the individual training programme.
Vegetarians and vegans may respond differently
Creatine occurs naturally in animal-derived foods, particularly meat and fish. Plant foods contain very little creatine, so vegetarians and vegans typically consume less through their diets.
A review comparing vegetarians with omnivores found that vegetarians generally had lower baseline creatine stores and often experienced larger increases in creatine levels after supplementation. This does not mean that everyone following a plant-based diet is deficient. The body can synthesise creatine from amino acids.

Research also suggests that creatine may become more relevant when the brain is under unusually high energy demand. The evidence for cognitive benefits is promising, not definitive. Creatine should not be marketed as a treatment for fatigue, poor sleep, memory problems or mental-health conditions.
For now, cognition is a developing area of research. Physical performance remains the more firmly established reason to use creatine.
Creatine is not only for gaining size
Some people avoid creatine because they assume its only purpose is increasing body weight.
Creatine may cause a modest early increase in weight because changes in muscle creatine stores can affect body water. That is not the same as gaining body fat.
Over a longer period, creatine combined with resistance training may support greater gains in lean tissue. However, increased muscle size is not the only possible outcome of better training.
People may use resistance training to improve:
- Strength
- Power
- Movement capacity
- Sporting performance
- Confidence under physical load
- Long-term physical function
You can value these outcomes without wanting to become a bodybuilder.
Who is most likely to benefit?
Creatine may be particularly relevant if you:
- Perform resistance training
- Participate in repeated-sprint or high-intensity sports
- Want to improve strength or power
- Include intense intervals in your training
- Follow a vegetarian or vegan diet
- Are an older adult using resistance exercise to maintain strength and function
Creatine may be less relevant if your activity is almost entirely low intensity, you are unwilling to train consistently or a small increase in body mass would work against an immediate competitive goal.
It is a useful tool—not a compulsory part of being healthy.
How should you take creatine?
For most healthy adults, the simplest approach is:
- Choose creatine monohydrate
- Take 3–5 grams per day
- Take it consistently, including on rest days
- Use it at whatever time best fits your routine
- Skip the loading phase unless faster saturation is important
A loading phase usually involves approximately 20 grams per day, divided into several smaller servings for five to seven days, followed by 3–5 grams daily. Loading is optional and may cause a more noticeable initial increase in body weight or digestive discomfort.
Creatine does not need to be cycled. It also does not need to be consumed immediately before a workout to be effective.
Is creatine safe?
Creatine monohydrate is one of the most extensively researched sports supplements and is generally well tolerated by healthy adults when used appropriately.

Creatine supplementation can influence measured blood creatinine. This does not automatically mean impaired kidney function, but it may affect the interpretation of laboratory results. Inform your healthcare professional that you take creatine before relevant blood tests.

Creatine earned its reputation in the weight room, but it does not belong exclusively to bodybuilding culture.
